Why Recovery Gets Harder With Age, and What Nutrition Has to Do With It

The variables most people ignore, and what can actually help move the needle.

You’re not imagining it.

The workout that used to feel fine by Thursday now lingers into the weekend. The shoulder that tweaked six weeks ago is still talking to you. You sleep the same hours, train with similar effort, do most of the same things, and your body just doesn’t bounce back the way it used to.

This is one of the most common things we hear from patients in their 50s and 60s. The default answer is usually “that’s just age.” And while age is genuinely part of the picture, it’s not the whole story. What changes as you get older isn’t just your body’s capacity. It’s the inputs your body needs to maintain and rebuild that capacity. And one of the most significant, most commonly underfilled inputs is nutrition.

Not a diet plan. Not a supplement stack. A few specific variables that research consistently shows matter, and that most active adults over 50 are getting wrong without knowing it.

Before we get into the details: nutrition is one piece of a bigger recovery picture that includes sleep, stress, training load, and overall demands on the nervous system. All of those matter. But nutrition is the one most people underestimate, and the one with the most straightforward path to improvement. So that’s where we’ll focus.

What You Can Do About It: A Practical Summary

If you want the short version first, here it is. These are the variables that consistently show up in the research as meaningful for active aging.

Protein: quantity. Aim for 0.7 to 0.8 grams of protein per pound of body weight daily. For a 180-pound person, that’s roughly 125 to 145 grams per day. Whole food sources first: eggs, beef, chicken, fish, Greek yogurt. Protein shakes are a legitimate and practical tool if hitting targets through food alone is difficult.

Omega-3s: consistent baseline. Two to three servings of fatty fish per week, or 2 to 3 grams of combined EPA and DHA from a quality fish oil supplement daily. The goal isn’t to suppress the body’s natural inflammatory response. It’s to keep the environment that drives tissue repair well-regulated. This is a long-game supplement. The effects are cumulative over weeks and months, not acute.

Collagen + vitamin C: targeted for connective tissue. If you’re dealing with a tendon, ligament, or joint issue, adding 10 to 15 grams of hydrolyzed collagen with a source of vitamin C about 30 to 60 minutes before training or rehab is a low-cost tool worth trying. It’s one of the things we talk through with patients when connective tissue recovery is dragging.

Total food quality: the foundation everything else builds on. Prioritize quality animal protein sources like eggs, beef, poultry, and fish. From there, fill in with clean fruits and vegetables that support lower systemic inflammation and provide the micronutrients your body needs to do its repair work. This isn’t a complicated prescription. It’s making sure the basics are covered consistently.

SPECIAL NOTE: Nutrition is only part of the equation when it comes to tendon recovery. How you load the tendon matters just as much (if not more). Most people go too light, too short, or too general with their tendon work, which is a big part of why these issues drag on.

The Biological Shift Worth Understanding

As you age, your body’s process for building and repairing muscle becomes less efficient. The same training that would have triggered a strong response in your 30s produces a smaller one in your 50s and 60s. Rebuilding doesn’t stop. It just requires more deliberate input to get the same result.

The standard protein recommendation of about 0.35 grams per pound of body weight was designed to prevent deficiency, not to support active aging. The largest meta-analysis on this topic, published in the British Journal of Sports Medicine, pooled data from 49 randomized controlled trials and found that protein intake up to about 0.7 grams per pound per day supported meaningful gains in muscle mass and strength. The same study found that the effect of protein diminishes with age. If the body becomes less efficient at using protein as you get older, getting enough becomes more important, not less.

For active adults in their late 40s through 60s who are training and want to stay strong, 0.7 to 0.8 grams per pound per day is a well-supported target. For a 180-pound person, that’s roughly 125 to 145 grams per day. Most people in this age range aren’t close to that.

This is something I see in the clinic all the time. A patient comes in feeling sluggish, recovery is dragging, energy is low. I ask how much protein they’re getting and almost every time the answer is “I eat pretty well” or “I get plenty of protein.” I don’t argue. I just ask them to track everything they eat for a day or two.

When they come back and look at the numbers, they’re surprised. What felt like “plenty of protein” usually turns out to be somewhere around 20 to 40 grams per day. That’s a fraction of what their body needs. When we close that gap, the difference shows up pretty quickly. Energy comes back, recovery speeds up. I’ve seen it happen enough times that it’s one of the first things I look at when someone tells me they feel stuck.

Protein without load doesn’t build much. Load without protein doesn’t rebuild much either. The combination is what drives the adaptation. Which means if you’re training consistently and still recovering slowly, the question isn’t whether to work harder. It’s whether the nutritional infrastructure is there to support what you’re asking of your body.

The Inflammation Picture

Inflammation gets talked about a lot in wellness spaces, which has made it harder to think clearly about. Here’s what’s useful to understand.

Acute inflammation is not the enemy. When you train, when tissue is stressed, inflammation is the first phase of repair. It brings blood flow, immune cells, and the chemical signals that initiate healing. Suppressing it completely, with high-dose anti-inflammatories taken immediately after exercise, for example, can actually impair tissue adaptation.

The concern is chronic, low-grade inflammation, the persistent background noise of an immune system that never fully quiets down. This is more common in older adults, particularly those with high training loads, poor sleep, significant stress, or diets that lean heavily toward processed foods and refined carbohydrates. Chronic inflammation doesn’t prevent healing, but it can slow and impair it. It keeps the recovery environment slightly degraded.

This is where omega-3 fatty acids, specifically EPA and DHA found in fatty fish and fish oil supplements, become relevant. Research consistently indicates that omega-3 supplementation supports muscle recovery following exercise-induced muscle damage, as evidenced by decreased inflammatory markers and protection of the cells involved in muscle repair.

For tissue health specifically, there’s research showing that individuals with degenerative rotator cuff tears exhibited lower omega-3 levels compared to healthy controls, suggesting a potential link between omega-3 status and tendon vulnerability.

That connection between omega-3 status and tendon health is particularly relevant for the active adult dealing with persistent shoulder, Achilles, or knee tendon issues. These aren’t injuries that heal fast at any age. Supporting the tissue environment nutritionally doesn’t replace the work of rehab, but it contributes more than most people realize.

The practical threshold that appears in multiple studies: 2 to 3 grams of combined EPA and DHA daily, either through regular consumption of fatty fish (salmon, mackerel, sardines) or a quality fish oil supplement.

Collagen, Tendons, and Connective Tissue Support

Muscle isn’t the only tissue that needs nutritional support to recover. Tendons, ligaments, and cartilage, the connective tissues that take the most time to heal and the most strain from chronic overload, have their own specific requirements.

Collagen is the primary structural protein in all of these tissues. Unlike muscle, which has a relatively robust blood supply and can respond quickly to protein intake, tendons receive nutrients slowly and turn over slowly. This is why tendon issues are notoriously stubborn, and why they become more so with age.

Research has shown that supplementing with hydrolyzed collagen can increase circulating markers of collagen synthesis, especially in older individuals. In people with osteoarthritis, collagen supplementation has been associated with decreased symptoms such as knee pain and restricted movement.

What’s less well known is that collagen synthesis requires vitamin C as a cofactor. The body cannot produce collagen without it. Research on timing suggests that consuming vitamin C alongside collagen before loading the relevant tissue (training, a walk, a rehab session) may improve how much of that collagen gets directed to the tendon being loaded.

If you’re dealing with persistent tendon or joint issues, 10 to 15 grams of hydrolyzed collagen with a source of vitamin C (a glass of orange juice, a kiwi, a handful of berries) about 30 to 60 minutes before training or a rehab session is a low-cost, practical tool worth adding. It’s one of the things we talk through with patients when connective tissue recovery is taking longer than expected.

The Bigger Picture

Everything above connects to what we see clinically every day, because nutrition and movement aren’t separate systems. They’re the same system operating at different levels.

When a patient is recovering more slowly than expected, when a tendon issue is dragging longer than it should, when strength training isn’t producing the response someone is working for, the first question isn’t always about the training. Sometimes it’s about what’s supporting the training. And the answer is more often nutritional than people expect.

But it’s worth repeating: nutrition is one variable among several. Sleep quality, stress levels, training volume, and how well the nervous system is managing overall load all play a role in how well your body recovers. If any one of those is off, the others have to work harder. Nutrition can’t compensate for four hours of sleep any more than sleep can compensate for under-eating protein. They work together.

The good news is that most of this is within your control, and small changes in the right places tend to compound faster than people expect.
